Micronutrients: The Vitamins and Minerals Your Body Can't Make Itself

What Are Micronutrients, Exactly?

Every cell in your body depends on tiny chemical compounds — vitamins and minerals — to carry out thousands of daily processes. Unlike carbohydrates, proteins, and fats, which supply energy and bulk, micronutrients are needed only in small amounts. But don't let the prefix micro fool you: shortfalls in even one can ripple through your health in noticeable ways.

The defining feature of essential micronutrients is that your body either cannot produce them at all or cannot make them in sufficient quantities. That means they must come from food — or, in some cases, supplements. There are two broad families: vitamins (organic compounds that can be broken down by heat, air, or acid) and minerals (inorganic elements that retain their chemical structure no matter how they're cooked).

A Plain-Language Guide to Key Vitamins

Vitamins are divided into two groups based on how the body stores and uses them.

Fat-Soluble Vitamins (A, D, E, K)

These dissolve in fat and are stored in body tissue, so they don't need to be replenished every day. Vitamin A supports vision and immune function, found plentifully in liver, dairy, and orange-yellow produce. Vitamin D — sometimes called the sunshine vitamin — helps the body absorb calcium; fatty fish and fortified foods are common dietary sources. Vitamin E acts as an antioxidant, protecting cells from damage; nuts and seeds are excellent sources. Vitamin K is essential for blood clotting and bone metabolism, with leafy greens like kale and spinach leading the way.

Water-Soluble Vitamins (B-Complex and C)

Because these aren't stored in large amounts, your body excretes excess quantities, so regular intake matters. The eight B vitamins each have distinct roles — B12 and folate (B9) support red blood cell production and neurological health; B6 assists protein metabolism; thiamine (B1), riboflavin (B2), and niacin (B3) help convert food into usable energy. Vitamin C is critical for collagen synthesis, wound healing, and immune defence, and is abundant in citrus fruits, bell peppers, and strawberries.

Essential Minerals: Small Quantities, Big Impact

Minerals come in two tiers. Macrominerals — including calcium, magnesium, phosphorus, sodium, potassium, and chloride — are needed in relatively larger amounts. Trace minerals — iron, zinc, selenium, iodine, copper, and manganese among them — are required in tiny quantities but are no less critical.

  • Calcium: Bone and tooth structure, muscle contraction, nerve signalling. Found in dairy, fortified plant milks, and leafy greens.
  • Iron: Carries oxygen in red blood cells. Red meat, legumes, and fortified cereals are key sources. Note that iron from plant foods is absorbed less efficiently without a vitamin C–rich food eaten alongside it.
  • Magnesium: Involved in over 300 enzymatic reactions, including energy production and muscle relaxation. Whole grains, legumes, and dark chocolate contribute meaningfully.
  • Zinc: Wound healing, immune function, and sense of taste and smell. Meat, shellfish, and pumpkin seeds are reliable sources.
  • Iodine: Necessary for thyroid hormone production. Seafood, dairy, and iodised salt are the most accessible dietary sources.
  • Selenium: Antioxidant defence and thyroid function. Brazil nuts, tuna, and eggs supply it well.

Getting Enough Without Overthinking It

For most healthy adults, a varied diet built around vegetables, fruits, whole grains, legumes, dairy or fortified alternatives, and lean proteins covers the majority of micronutrient needs without counting milligrams. Colour diversity on your plate is a practical proxy: different pigments in produce often signal different phytonutrients and vitamins.

Certain groups — including pregnant individuals, older adults, strict vegans, and people with specific absorption conditions — may have genuinely higher needs or face dietary gaps. If you fall into one of these categories, speak with a registered dietitian or your healthcare provider before reaching for supplements. More is not always better: fat-soluble vitamins in particular can accumulate to levels that cause harm if taken in excess.
